Healthy Fats: How Much Fat to Eat and the Best Sources

Fat has 9 calories per gram, more than double protein or carbs, so it's easy to over-eat when you're tracking calories. But fat is essential: it helps you absorb vitamins A, D, E and K, supports hormones and makes meals satisfying.

How much fat per day?

  • Guidelines suggest 20–35% of calories from fat for adults.
  • Saturated fat: less than 10% of calories.
  • Trans fat: as little as possible.

Fat and calorie tracking

The biggest tracking error is invisible fat: cooking oil, butter, dressings and sauces. One tablespoon of oil is about 120 kcal, and restaurants often use several per dish.

Easy fixes:

  • Measure oil with a spoon instead of pouring.
  • Use spray oil or non-stick pans.
  • Ask for dressing on the side.

Track it

When you cook with oil, add it to the meal in Nutora. The photo can't see what soaked into the food. See calorie counting mistakes.

Frequently asked questions

How much fat should I eat to lose weight?

Usually 20–35% of calories; don't go too low, as fat keeps meals satisfying.

Is saturated fat bad?

Keeping it under about 10% of calories is recommended; replacing it with unsaturated fats is generally better for heart health.

Does eating fat make you fat?

No. Weight gain comes from excess calories overall, but fat is calorie-dense, so portions matter.

What's the healthiest cooking oil?

Extra virgin olive oil is a good everyday choice; canola and avocado oil are also common healthy options.
